When you commit to a short, full-body block five times a week, you build what actually changes a routine: consistency. Short sessions make it easier to finish, return tomorrow, and keep your form sharp.

This reset is built around five movements: squat, incline push-up, glute bridge, bird dog, and shoulder-tap plank. No machines. No complicated equipment. Just deliberate movement and enough time to make showing up feel possible.


Why 20 Minutes Works

You don’t need a long workout to make movement part of your life. A short, intentional session can give you a repeatable structure: warm up, move through the major patterns, breathe, and finish.

The goal is not to chase exhaustion. The goal is to create a routine you can return to. Your body provides the resistance; consistency provides the progression.

01 · Bodyweight Squat

  1. Stand with feet shoulder-width apart and toes slightly turned out.
  2. Brace your core and push your hips back and down as though sitting into a chair.
  3. Lower with control, keeping your knees tracking over your second toes and your full foot grounded.
  4. Drive through your heels and squeeze your glutes as you return to standing.

Form cue: Keep ribs stacked over hips and maintain a long spine.

Easier: Squat to a chair and lightly tap the seat.
Harder: Pause for two seconds at the bottom, then add a pulse.

02 · Incline Push-Up

Chest · Shoulders · Triceps · Core

  1. Place your hands on a sturdy surface slightly wider than shoulder-width.
  2. Walk your feet back until your body forms one straight line from head to heels.
  3. Inhale as you lower your chest toward the surface with elbows angled about 45 degrees.
  4. Press back up while keeping your core engaged and hips level.

Form cue: Think of your body as one long plank. If your lower back dips, raise the surface or shorten the lever.

Easier: Use a higher surface.
Harder: Lower the incline or use a three-second negative.

03 · Glute Bridge — Full Hips Lift

Glutes · Hamstrings · Core

  1. Lie on your back with knees bent and feet flat, about hip-width apart.
  2. Exhale and drive through your heels to lift your hips.
  3. At the top, squeeze your glutes while keeping your ribs down.
  4. Lower slowly, lightly touch the mat, and repeat without fully resting.

Form cue: Lift from the hips, not the lower back.

Easier: Use a slightly wider stance and a shorter bridge.
Harder: Perform a single-leg bridge for 10 reps per side.

04 · Bird Dog

  1. Start on all fours with wrists under shoulders and knees under hips.
  2. Reach the right arm forward and the left leg back while keeping the hips square.
  3. Hold for three seconds and focus on the glute rather than the lower back.
  4. Return with control and switch sides.

Form cue: Keep your hips facing the floor.

Easier: Move only the arm or only the leg.
Harder: Add a two-second pause and an elbow-to-knee crunch.

05 · Shoulder-Tap Plank

  1. Start in a high plank with hands beneath your shoulders and feet slightly wider for stability.
  2. Brace your core and keep your hips level.
  3. Lift one hand to tap the opposite shoulder, then return it to the floor.
  4. Alternate sides while keeping your neck long and breathing steadily.

Form cue: Move slowly and keep your hips as still as possible.

Easier: Widen your feet or perform the movement from an incline.
Harder: Take four seconds per tap or add a push-up between taps.

Do it as a circuit: 45 seconds on / 15 seconds off × 3 rounds. Full-body control on every rep.

MONDAY · Lower Focus
Squats 4×15, Glute Bridge 4×15, Bird Dog 3×8 per side. Finish with a 60-second wall sit.

TUESDAY · Push Strength
Incline Push-Up 4×10, Shoulder Tap Plank 4×20 taps, Squat Hold 3×30 seconds.

WEDNESDAY · Core + Cardio
Bird Dog, Shoulder Taps, Bridge March. Add an 8-minute brisk march in place.

THURSDAY · Legs / Glutes
Tempo Squats, single-leg Glute Bridge, and Squat Pulses.

FRIDAY · Upper + Core
Push-Up ladder 12–10–8–6, Plank 3×45 seconds, slow Bird Dog.

SATURDAY · HIIT Lite
40/20 circuit of all five moves × 4 rounds. Put on music and keep it light.

SUNDAY · Reset
Walk 20 minutes, stretch the hips, breathe, and skip the intensity.
